How to estimate meal calories: ingredients, labels and portions
A repeatable method for ingredient calculations, serving units and batch portions, with clearly labelled worked examples.

Start with an ingredient list
List protein foods, rice or grains, vegetables, oil, dressing and drinks. Note the amount and whether it was weighed raw or cooked. Four columns—ingredient, quantity, data source and energy—are enough to reveal which inputs are known and which remain estimates.
Read the unit before multiplying
The FDA advises checking serving size and servings per container. One package can contain several servings, and a label serving is not a prescribed portion. Match grams to per-100-g data and millilitres to per-100-ml data. Do not assume every liquid weighs one gram per millilitre. [1]
A calculation you can check
For per-100-g data: ingredient kcal = grams used × kcal per 100 g ÷ 100. If a hypothetical ingredient label states 160 kcal/100 g and you use 125 g, the result is 200 kcal. Repeat for each ingredient and add the results. This is an arithmetic example, not a declared value for an Eat Better ingredient.
Divide a batch carefully
A hypothetical 2,400 kcal batch divided equally into six portions averages 400 kcal per portion. Uneven portions or uneven ingredient distribution invalidate that assumption for individual servings. Weigh major components when portioning. Discarded marinade or oil also separates amounts used from amounts eaten; record your assumption.
Save recipe versions
Keep the date, ingredients, sauce brand, quantities and actual portions produced. A changed recipe deserves a new calculation. This explains why results differ and prevents reuse of an old value for a different meal. A photograph can remind you what you ate, but does not reveal hidden dressing or oil quantities.
Ask about a prepared meal
Use the ingredient list to ask whether dressing is included, which weights are confirmed and how nutrition was calculated. Explore garlic prawns with quinoa in Eat Better's menu. If confirmed recipe data are unavailable, leave calories unknown instead of assigning a total from the photograph.
